Creatine monohydrate is the most-studied supplement in sports science, and the most interesting case for it now belongs to women in their forties and fifties. Around 174,000 people search for creatine and women every month, and most of them are asking the same three things: does it do anything, how much do I take, and will it make me look bigger. Straight answers below.

What actually changes after 40

Two shifts arrive together in the mid-forties. Lean muscle starts coming off faster than it used to, and bone follows the same curve. Neither is a disease and neither is fixed. Both respond to the same two inputs: lifting something heavy on a regular basis, and giving your muscles the raw material to work with.

Creatine is one piece of that raw material. Your body makes a small amount in the liver and kidneys, you get a little more from red meat and fish, and the rest sits inside muscle as phosphocreatine — the fuel your cells reach for in the first few seconds of any hard effort. A daily dose keeps that pool topped up. That is the whole mechanism, and it is why creatine keeps showing up in research on midlife women rather than only in research on athletes.

Does creatine work for women over 40?

The evidence base for creatine plus resistance training is the deepest of any supplement on the shelf, and it supports muscle strength and lean mass in exactly the population that tends to lose both. Studies in older and midlife women report the same direction of effect as studies in young men: the training does the work, and creatine helps the training pay back more. It is not a replacement for the sessions. It is what makes the sessions land.

Beyond the gym, creatine supports the energy system your brain uses too. Brain tissue runs on the same phosphocreatine buffer as muscle, which is why researchers looking at mental fatigue, sleep debt and midlife cognition keep returning to it. We will not tell you it fixes brain fog. We will tell you the supported system is the same one.

5g a day, no loading phase.

What to take with it

Creatine works with protein, not instead of it. Most women over 40 are eating well under what their muscles can use, and a scoop after training closes that gap faster than another meal. Magnesium sits on the other side of the day: it supports normal muscle function and the sleep your recovery depends on.

Our own build is deliberately small. Foundation is 5 g of creatine monohydrate, one scoop, unflavoured. Build is the protein that goes with it. The Daily System pairs Foundation in the morning with magnesium glycinate at night, which is the two-thing habit most people can hold for a year. Everything we stock for strength and bone sits in the Strength collection — there are five items in it, and there is a reason there are not fifty.

Questions, answered

How much creatine should a woman over 40 take?

Five grams of creatine monohydrate a day. No loading phase, no cycling, no adjustment for body weight in any way that matters. Take it whenever you will actually remember — timing has no meaningful effect, consistency has all of it. Our full breakdown lives in the creatine dosage guide for women.

Skip the exotic forms. HCl, buffered, liquid, "micronised-plus" blends: none of them beat monohydrate on evidence, and all of them cost more. Monohydrate is the form every trial used. That is the only reason you need.

Will creatine make me bulky or bloated?

No. At five grams a day, the water creatine draws in goes into the muscle cell, not under the skin. The bloating stories almost all come from twenty-gram loading protocols, which we do not recommend and which you do not need. Most women notice nothing at all in the mirror during the first month — what they notice is that the last set stops falling apart.

Is it safe to take every day?

Creatine monohydrate has been studied continuously for more than three decades and daily use is the normal way it is taken. It is a food-derived compound, not a stimulant and not a hormone. It does nothing to your estrogen, and it is not hormone therapy — if you are weighing hormone treatment, that is a conversation for your own clinician, not for a supplement label. If you have kidney disease or you are pregnant or nursing, ask your doctor first, as with anything.

Where to start

Two lifting sessions a week that get progressively harder. Five grams of creatine monohydrate every day, including rest days. Enough protein to actually build with. That is the entire programme, and it is boring on purpose. On a subscription you pay 20% less and can skip or cancel any time; the cadence options are one or two months, because that is how fast a tub actually empties.
